"Anti-inflammatory" has become one of those wellness buzzwords that gets slapped onto everything from turmeric lattes to face creams. It's lost a bit of meaning. Which is a shame, because the underlying science is genuinely interesting and the practical changes it points to are pretty straightforward.
This post cuts through the noise.
What Is Inflammation, Actually?
Inflammation is your immune system doing its job. If you sprain your ankle or catch a cold, the swelling and heat you experience is your body directing resources to deal with the problem. That's acute inflammation and it's useful.
The issue is chronic, low-grade inflammation: a persistent, low-level immune response that runs in the background without an obvious cause. This type of inflammation has been linked in research to a wide range of conditions including type 2 diabetes, cardiovascular disease, certain cancers, and mental health disorders (Furman D, et al., 2019).
Chronic inflammation is often driven by lifestyle factors: diet, sleep, stress, and physical activity. The good news is that most of those are things you can actually do something about.
What the Research Says About Diet and Inflammation
A 2024 overview published in the British Journal of Nutrition looked across the evidence on anti-inflammatory dietary patterns and their effects on non transmittable diseases. The conclusion was clear: dietary habits that emphasise whole, minimally processed foods are consistently associated with lower inflammatory markers (British Journal of Nutrition, 2024).
The Mediterranean diet comes up again and again in this research as the pattern with the strongest anti-inflammatory evidence. It's not one specific food or supplement. It's a way of eating: lots of vegetables, fruit, whole grains, beans, olive oil, and fish, with minimal ultra-processed food and red meat.
An analysis in 2025 found that people following anti-inflammatory dietary patterns had significantly reduced cardiovascular disease risk, partly attributable to lower inflammation (Frontiers in Nutrition, 2025).
None of this is shocking. But it's worth having the research backing rather than just someone on Instagram telling you to eat more ginger without understanding why.
The Foods That Move the Needle
Not every "anti-inflammatory food" is equally well supported. Here's where the evidence is strongest:
Oily fish: Omega-3 fatty acids found in salmon, mackerel, sardines, and anchovies have consistently been shown to reduce pro-inflammatory markers. Aim for two portions a week.
Colourful vegetables and fruits: Polyphenols, the compounds that give plants their colour, have been shown to reduce stress and inflammation. Dark leafy greens, berries, and brassicas (broccoli, cauliflower, cabbage) are particularly well studied.
Extra virgin olive oil: Contains a compound that works similarly to ibuprofen in inhibiting inflammatory enzymes. This is not a reason to drink it by the glass, but it's a genuinely good cooking fat and important to keep in your diet
Beans, pulses and whole grains: High fibre foods feed the beneficial bacteria in your gut, which in turn produce short-chain fatty acids (SCFAs). These strengthen the gut lining and reduce the translocation of inflammatory compounds into the bloodstream. (Wastyk HC, et al., 2021).
Fermented foods: This is where it gets relevant for me. A review in 2023 found that fermented foods have a measurable positive effect on inflammatory markers, partly through their influence on the gut microbiome and partly through the bioactive compounds they contain (Paul, Alok K et al., 2023). Fermentation increases the availability of polyphenols, meaning in english, your body can actually absorb more of the good stuff from the base ingredients.
What About Drinks?
Most drinks advice in this space is either obviously bad (don't drink several litres of cola daily) or vague. Here's something more specific.
Green tea: Rich in a natural plant compound called Catechin, and several studies have found that people who drink it regularly tend to have lower levels of inflammation in their body.
Coffee: Actually reasonably well supported. Moderate coffee consumption has been inversely linked to inflammatory markers in several observational studies.
Fermented drinks: Kombucha is made from tea, which means it retains some of the polyphenol content of the base tea. The fermentation process also produces organic acids and bioactive compounds that have shown anti-inflammatory properties in research (Paul, Alok K et al., 2023). It's not a replacement for a balanced diet, but as a daily soft drink, it's a better choice than most.

What Actually Matters Most
The research points to patterns, not superfoods. A diet full of varied whole foods, with minimal ultra-processed food, is the most consistently supported approach. No single ingredient is going to undo a poor overall diet.
Sleep and stress are also significant. Chronic sleep deprivation and elevated cortisol both increase inflammatory markers, and no amount of olive oil fixes that.
The practical version of anti-inflammatory living is: eat more plants, less packaged food, get enough sleep, move regularly, and swap the fizzy drinks for something better. It's less exciting than a 30-day cleanse, but it's what the science actually supports.
